Start your week with a low-impact cardio workout. Aim for 20-30 minutes of activities like swimming, cycling, or brisk walking.

Strengthen your core with these exercises: planks (hold for 30 seconds), bicycle crunches (2 sets of 15 reps), and leg raises (2 sets of 15 reps).

Wednesday - Strength Training

Hit the weights or use resistance bands for a full-body strength workout. Aim for 2-3 sets of 12-15 reps for each exercise, with 1-2 minutes rest between sets.

Include exercises like squats, lunges, push-ups, and seated rows. Remember to start with a weight that challenges but doesn't exhaust you.

Intermediate Weekly Plan

If you're already active, this plan challenges you further with higher-intensity workouts and more complex exercises.

Warm up before each session with a 5-minute dynamic stretch. Cool down afterwards with a 5-minute static stretch.

Monday - High-Intensity Interval Training (HIIT)

Kickstart your week with a HIIT session. Choose an activity like running, cycling, or jumping rope, and alternate between high-intensity intervals (80-90% effort) and low-intensity intervals (50-60% effort). Aim for 20-30 minutes of total workout time.

For example, try 30 seconds of high-intensity effort followed by 1 minute of low-intensity recovery, repeating for 20 minutes.

Wednesday - Strength Training

Challenge your muscles with compound movements and heavier weights. Aim for 3-4 sets of 8-12 reps for each exercise, with 1-2 minutes rest between sets.

Include exercises like deadlifts, bench press, pull-ups, and overhead press. Consider working with a personal trainer to ensure proper form.

Friday - Active Recovery

Give your body an active recovery day with a low-intensity activity like swimming, cycling, or a brisk walk. Aim for 30-45 minutes of continuous activity.

Combine this with a gentle yoga or foam rolling session to help your muscles recover and improve flexibility.

Remember, everyone's fitness journey is unique. Listen to your body, adjust your plan as needed, and don't forget to rest and recover. With consistency and dedication, you'll see progress in your RC I3 journey. Now, lace up those shoes and let's get started!
